Warm up
10 mins Jog
Warm-up and Stretching exercise.

Workout
30 sec spot high knee x 3 sets minimum recovery
10 meters moving high knee x 3 sets walk back recovery
20 spot high knee + 10 meters sprint x 3 sets walk back recovery

3 x 50 meters strides

Cool down
5 mins limbering
Stretching exercise

After Workout
10 push ups x 2 sets
16 Russian twists
25 secs planks
